Maybe you take one already, tucked in with your other supplements, more out of habit than conviction. Maybe you’ve never bothered, because nobody ever told you why omega-3s matter for your brain specifically, as opposed to your heart or your joints.

DHA and EPA levels were also linked to greater total white matter volume, the tissue that carries signals between different regions of your brain.

That’s not a study about mood or vague “brain fog.” That’s omega-3 levels showing up in the actual physical structure of the brain, in a region tied directly to memory.
A broader analysis pooling nine systematic reviews and 14 randomized controlled trials, covering nearly 27,000 adults over 40, found a statistically significant, if modest, improvement in cognitive test scores among people who supplemented with omega-3s. The effect appeared to depend more on reaching an adequate level in your body than on taking a bigger dose for longer, which suggests there’s a threshold worth hitting rather than a “more is always better” approach.
Your brain isn’t asking you to overhaul your life. It’s asking for a nutrient most of us are quietly running short on, at a level you can actually reach.
To be fair to you, the research isn’t unanimous. At least one recent study found omega-3 supplementation linked to faster cognitive decline in a subset of participants, a reminder that no single nutrient is a guaranteed fix and that your individual health picture matters. This is exactly why omega-3s work best as one piece of a broader strategy, alongside sleep, movement, and social connection, not as a stand-alone miracle in a capsule.
It’s also worth saying plainly that most of this research is observational or based on relatively short trials. Scientists are still working out exactly who benefits most, at what dose, and over what timeframe. That uncertainty isn’t a reason to ignore the findings. Look for a fish oil or algae-based omega-3 supplement that lists at least 500 to 1000 milligrams of combined EPA and DHA per serving, and check the label for third-party testing so you know what you’re actually getting.
Don’t expect an overnight shift. Omega-3s build up gradually in your cell membranes over weeks and months, which means consistency matters more than any single meal or missed dose.
Watch your sourcing, too. Farmed and wild fish can differ in fat content, and not every supplement on the shelf is created equal. Cheaper fish oil products are more prone to oxidation, which can make them less effective and harder on your stomach. A little research on the brand before you buy is worth the ten minutes it takes.
Pair it with the basics that make everything else work better. Omega-3s support the physical structure of your brain, but sleep and exercise are what drive the repair and growth processes that structure depends on. One without the others is only half the picture.
